How it works

Carbohydrates are the body's preferred fuel, especially during high-intensity exercise. The Acceptable Macronutrient Distribution Range (AMDR) from the Institute of Medicine sets carbohydrate at 45–65% of total calories for most adults, but athletes doing high volumes of glycogen-depleting work can push toward 70%. Rather than prescribe a percentage, this calculator derives your carbohydrate gram target after allocating protein and fat, which is how most nutrition plans are actually built.

Frequently Asked Questions

Are carbohydrates essential?

The brain can adapt to run on ketones, but there is no *essential* carbohydrate the way there are essential amino acids or fatty acids. However, carbohydrates are the most efficient fuel for moderate-to-high-intensity exercise, and very-low-carb diets typically reduce peak athletic performance.

What types of carbohydrates should I prioritise?

Whole-food carbohydrates (oats, legumes, root vegetables, fruit, whole grains) provide fibre, micronutrients and slower digestion. Refined carbohydrates and added sugars should stay below WHO's 10% of total calories recommendation. Fibre intake of at least 25 g/day is associated with reduced cardiovascular and colorectal cancer risk.

Do I need to time carbohydrates around workouts?

If total glycogen stores are adequate, strict nutrient timing adds little benefit for recreational athletes. For those doing two-a-days or depleting sessions lasting over 90 minutes, consuming 30–60 g of fast carbohydrates within 30 minutes post-workout accelerates glycogen resynthesis.
